how do I change or upload an avatar?

You need to have the picture hosted on a server.  Google for either Imageshack or Photobucket (the two biggest ones that come to mind).  You upload a picture to them, and they'll give you a web address for where it resides.  Put that address into the field in your Profile here that asks for it, and you're done.
